How to do exercises for plantar fasciitis

  • Warming up before sports or exercise and stretching afterward can make the plantar fascia more flexible, reducing the chance of injury and inflammation.
  • To relieve swelling and pain, you may want to take an analgesic (pain medicine), such as a nonsteroidal anti-inflammatory drug ( NSAID ), including ibuprofen or naproxen. Some people take NSAIDs at least 30 minutes before doing the recommended exercise to relieve pain and to be able to do and enjoy exercise. Other people take NSAIDs after exercising. Be careful with medications. Read and follow all label directions.
  • After exercising, apply ice to your heel to help relieve pain and swelling.

Stretching exercises before getting out of bed

Many people with plantar fasciitis have severe heel pain in the morning when they take their first steps after getting out of bed. This pain comes from the tension of the plantar fascia that occurs during sleep. Stretching or massaging the plantar fascia before standing up can often reduce heel pain.

  • Stretch your foot by flexing it up and down 10 times before standing up.
  • Stretch your toes to stretch your plantar fascia.
  • Use a towel to stretch the sole ( towel stretch ).

Other measures can help reduce heel pain when you take your first steps after getting out of bed. You can:

  • Wear a night splint (splint) while you sleep. Night splints hold the ankle and foot in a position that keeps the Achilles tendon, and plantar fascia slightly stretched.
  • Massage the sole across the width of the plantar fascia before getting out of bed.
  • Always wear shoes when you get out of bed, even if it’s to go to the bathroom. Good quality sandals, athletic shoes, or any other comfortable shoe with good arch support will do.

Stretching exercises should produce a feeling of tightness. They shouldn’t cause pain. Ask your physical therapist or doctor which exercises will be best for you.

Exercises to do every day

Stretching and strengthening exercises will help reduce plantar fasciitis.

It’s best to do each exercise 2 or 3 times a day, but you don’t have to do them all at once. note one

  • Use a rolling pin or tennis ball. While sitting, roll the rolling pin or ball with the arch of your foot. If you can, do the exercise from a standing position as you go.
    • Stretching of the toes.
    • Stretch with a towel
    • calf stretch
    • Plantar fascia and calf stretch
    • Towel rolls for strengthening
    • Pick up marbles on toes for strength.

Diagnosis

Plantar fasciitis is diagnosed based on medical history and physical examination. During the exam, the doctor will check your foot for areas of tenderness. The location of the pain can help determine its cause.

Imaging studies

Testing is usually not required. Your doctor might suggest an X-ray or MRI make sure another problem, like a stress fracture, isn’t causing your pain.

Sometimes an x-ray shows a protruding bone (spur) from the heel bone. In the past, these bone spurs were often believed to be responsible for heel pain and were surgically removed. But many people who have bone spurs in their heels do not have heel pain.

Treatment

Most people with plantar fasciitis recover within a few months with conservative treatment, including rest, icing the painful area and stretching.

Pain relievers such as ibuprofen (Advil, Motrin IB, others) and naproxen sodium (Aleve) can relieve pain and inflammation caused by plantar fasciitis.

therapies

Stretching and strengthening exercises or the use of special devices may relieve symptoms. For example:

  • Physiotherapy. A physical therapist can teach you a series of exercises to stretch your plantar fascia and Achilles tendon and strengthen your lower leg muscles. A therapist might also show you how to wrap sports tape to support the bottom of your foot.
  • Night splints. Your physical therapist or doctor might recommend that you wear a splint that stretches your calf and arch of your foot while you sleep. It keeps the plantar fascia and Achilles tendon in an extended position at night to facilitate stretching.
  • Orthopedics. Your doctor may prescribe prefabricated or custom-made orthotic inserts (orthoses) to help distribute the pressure on your foot more evenly.

Surgery or other procedures

If more conservative measures aren’t working after several months, your doctor might recommend the following:

  • Injections. Injecting steroid medication into the tender area may provide temporary pain relief. Multiple injections are not recommended because they can weaken the plantar fascia and possibly cause it to rupture. Using ultrasound imaging, platelet-rich plasma obtained from the patient’s blood can be injected to promote tissue healing.
  • Extracorporeal shock wave therapy. In this procedure, sound waves are directed at the area of ​​​​heel pain to stimulate healing. It is generally used for chronic plantar fasciitis that has not responded to more conservative treatments. Some studies show promising results, but they are not consistently effective.
  • Ultrasonic tissue repair. This minimally invasive technology was developed in part by Mayo Clinic doctors. It uses ultrasound images to guide a needle-like probe into damaged plantar fascia tissue. The probe vibrates rapidly to break up damaged tissue using ultrasound energy, then suctioned out.
  • Surgery. Some people require surgery to separate the plantar fascia from the heel bone. It is generally an option only when severe pain and other treatments have failed. It can be done as an open procedure or through a small incision under local anesthesia.

lifestyle and home remedies

To reduce plantar fasciitis pain, try these self-care tips:

  • Maintain a healthy weight. Extra weight can increase stress on the plantar fascia.
  • Choose shoes with good support. Buy shoes with low to moderate heels, thick soles, good insole support, and extra cushioning. Don’t walk barefoot.
  • Don’t wear worn-out sports shoes. Replace your old athletic shoes before they stop providing support and cushioning for your feet.
  • Change sports. Try a low-impact sport, like swimming or biking, instead of walking or jogging.
  • Apply ice. Apply a cloth-covered ice pack to the painful area for 15 minutes three or four times a day. Ice application can help reduce pain and swelling.
  • Stretch the arches. Simple home exercises can stretch the plantar fascia, Achilles tendon, and calf muscles.
